June is the perfect time to start a 30-day fitness challenge! Beautiful weather, longer days, and summer energy—all of these things encourage exercise. We've prepared a complete 30-day plan to help you improve your fitness, build strength, and develop regular exercise habits!
What is the 30-day challenge?
It's a structured, month-long training plan that gradually increases intensity and difficulty. Each day, you perform specific exercises, building strength, endurance, and habit.

Challenge Rules
- Consistency: Exercise every day (except on rest days)
- Correct technique: It is better to do fewer repetitions, but correctly
- Listen to your body: If something hurts, take a break.
- Hydration: Drink at least 2 liters of water daily
- Nutrition: A healthy diet will enhance the results
- Sleep: 7-9 hours a day
- Track progress: Take photos, write down feelings
30-day training plan
Week 1: Basics (Days 1-7)
Goal: Learning the technique, building the database
Day 1-6: 20 minutes per day
- Warm-up: 5 min (running in place, circling)
- Squats: 3x10
- Push-ups (can be done from your knees): 3x8
- Lunges: 3x8 (each leg)
- Plank: 3x20 seconds
- Hip Bridge: 3x12
- Stretching: 5 min
Day 7: REST or light walk 30 min
Week 2: Increasing Intensity (Days 8-14)
Goal: More reps, longer sets
Day 8-13: 25 minutes per day
- Warm-up: 5 min
- Squats: 3x15
- Push-ups: 3x10
- Lunges: 3x10 (each leg)
- Plank: 3x30 seconds
- Hip bridge: 3x15
- Mountain climbers: 3x15
- Stretching: 5 min
Day 14: REST or yoga 30 min
Week 3: Adding Challenges (Days 15-21)
Goal: New exercises, more difficulty
Day 15-20: 30 minutes per day
- Warm-up: 5 min
- Jump squats: 3x12
- Push-ups (full): 3x12
- Jumping lunges: 3x10 (each leg)
- Plank: 3x45 seconds
- Burpees: 3x8
- Single leg hip bridge: 3x10 (each)
- Sit-ups: 3x15
- Stretching: 5 min
Day 21: REST or swim 30 min
Week 4: Maximum Intensity (Days 22-30)
Goal: Show what you can do!
Day 22-27: 35 minutes per day
- Warm-up: 5 min
- Jump squats: 4x15
- Push-ups: 4x15
- Jumping lunges: 4x12 (each leg)
- Plank: 4x60 seconds
- Burpees: 4x10
- Mountain climbers: 4x20
- Sit-ups: 4x20
- Triceps dips (on a chair): 3x12
- Stretching: 5 min
Day 28: REST
Day 29: Repeat of days 22-27 (give it your all!)
Day 30: FINAL TEST!
- How many squats can you do without a break?
- How many push-ups?
- How long can you hold a plank?
- Compare with day 1 - see your progress!
Additional challenges (optional)
Cardio Challenge
Add 3x a week:
- 20-30 minutes of running
- OR cycling
- OR swimming
Plank Challenge
Add 5 seconds to your plank holding time each day:
- Day 1: 20 seconds
- Day 30: 2 minutes 25 seconds!
Squat Challenge
- Day 1: 20 squats
- Every day +5
- Day 30: 165 squats!
Tracking progress
Before starting (Day 0):
- Take photos (front, side, back)
- Measure: waist, hips, thighs
- Test: How many squats/push-ups/planks can you do without a break?
- Write down how you feel
During:
- Mark completed days on the calendar
- Note your feelings after training
- Photos every week
After completion (Day 30):
- "After" photos
- Measurement
- Performance test
- Celebrate success!
What to wear?
Comfortable, breathable sportswear that doesn't restrict movement. High-waisted leggings and a good sports bra are essential!
Tips for success
- Plan your time: Choose a fixed time of day to train
- Get your evening outfit ready: One less excuse!
- Find a partner: It's easier to stay motivated together
- Share on social media: Public commitment motivates
- Don't be a perfectionist: Skipped a day? Continue the next day!
- Celebrate small victories: Every day you complete is a success.
What after 30 days?
Congratulations! You've completed the challenge! Now you have a few options:
- Repeat the challenge with heavier weights
- Try a new challenge (e.g. running, yoga)
- Continue regular training 3-5 times a week
- Join a gym or training group
Most importantly: DON'T STOP! 30 days is just the beginning of your fitness journey!
