How to exercise safely on hot days? A practical guide.

Jak bezpiecznie ćwiczyć w gorące dni? Praktyczny poradnik

A hot summer doesn't have to mean a break from training!

Hot days can be challenging for active people. But with the right precautions, you can safely continue your workouts even during a heatwave. Here's a complete guide!

Dangers of training in the heat

Dehydration

Fluid loss through sweating can lead to decreased performance, fatigue, and dizziness.

Heat exhaustion

Symptoms: heavy sweating, weakness, nausea, headache, rapid heart rate.

Heatstroke

DANGEROUS! Symptoms: loss of sweating, body temperature >40°C, impaired consciousness. Requires immediate medical attention!

How to exercise safely in the heat?

1. Choose the right time of day

Best: Early morning (6:00-9:00) or late evening (7:00-9:00 p.m.)
Avoid: 12:00-16:00 hours when the sun is at its strongest

2. Hydration, hydration, hydration!

Before training: 400-600 ml of water (2-3 hours before)
During training: 200-300 ml every 15-20 minutes
After training: 500-700 ml within the first hour

On hot days, consider isotonic drinks - they replenish electrolytes lost in sweat.

3. Adjust the intensity

In hot weather, your body works harder to cool down. Reduce your intensity by 10-20% or shorten your workout time.

4. Dress appropriately

YES:

  • Light colors (reflect the sun)
  • Looser cuts (better air circulation)
  • Breathable and moisture-wicking materials
  • A baseball cap or bandana

NO:

  • Dark colors (absorb heat)
  • Thick, non-conforming materials
  • Clothes that are too tight

5. Protect your skin

Use a sunscreen with SPF 30+ (minimum!). Apply 15-30 minutes before going out and again every 2 hours.

6. Look for the shadow

If you're exercising outdoors, choose routes with access to shade. Park with trees > open beach.

7. Acclimatization

Give your body time to adjust to the heat. For the first 7-14 days, train for shorter periods and at a lower intensity.

8. Listen to your body

Dizziness, nausea, muscle cramps, blurred vision? STOP TRAINING IMMEDIATELY!

The best types of workouts in the heat

Great options:

  • Swimming: Training + Cooling Down in One!
  • Yoga/Pilates in an Air-conditioned Room: Low Intensity, High Benefits
  • Early Morning Walk/Run: Before It Gets Hot
  • Air-conditioned gym: Controlled conditions
  • Home Workout: Turn on the air conditioning or fan

Avoid:

  • Long runs in full sun
  • Intense HIIT in the hottest hours

Warning Signals - When to Stop?

Stop training IMMEDIATELY if:

  • Dizziness or lightheadedness
  • Nausea or vomiting
  • Headache
  • Muscle cramps
  • Excessive fatigue
  • Fast, irregular heartbeat
  • Visual disturbances
  • Cold, moist skin despite the heat

Move to a cool place, drink water, and cool your body. If symptoms persist, call for help!

Regeneration after training in the heat

  • Cold Shower: Not Icy! Lukewarm-cool is best
  • Replenish electrolytes: Coconut water, isotonic drinks
  • Eat something light: Fruit, vegetables, yogurt
  • Cool Down: Give your body time to cool down

Additional tips

  • Freeze a bottle of water overnight - you'll have cold water during your workout
  • Use a cooling towel on the back of your neck
  • Wet the hat with cold water before putting it on
  • Train with a partner - you will look out for each other
  • Always have your phone with you

When to give up training?

If temperatures exceed 35°C and humidity is high, consider moving your workout indoors or canceling it altogether. Your health comes first!

Remember: It's better to skip a workout than risk serious health problems. Listen to your body!
