A seaside vacation doesn't have to mean a break from training! The beach is a great place to exercise – you've got natural equipment (sand!), a beautiful view, and fresh air. Here's the complete guide to beach training!
Why is it worth exercising on the beach?
Burn more calories
Training on sand requires up to 50% more energy than on hard surfaces! The unstable surface forces your muscles to work harder.
Strengthening the stabilizing muscles
Sand engages deep muscles that rarely work on hard surfaces.

Preparing for a beach workout
When to exercise?
Best: Early morning (6:00-9:00) or late evening (6:00-8:00 p.m.)
Avoid: Noon (12:00-16:00) - too hot!
What to wear?
- Swimsuit or shorts + sports top
- Bright colors - reflect the sun
- Baseball cap - sun protection
- Sunglasses - eye protection
- Sunscreen with SPF 50+ - apply 30 minutes before
What to take?
- Lots of water (minimum 1 liter)
- Towel
- Yoga mat (optional)
- Phone in a waterproof case
- Snack for the afternoon (fruit, candy bar)
The best beach exercises
Cardio
1. Running on the sand
Start with wet, packed sand (closer to the water). As you get stronger, move on to dry sand.
2. Sprint intervals
30 seconds sprint + 30 seconds walk, repeat 10 times
3. Jumping rope
If you have a jump rope - great cardio on the sand!
4. Side run
Running sideways strengthens the adductor and abductor muscles
Strength training with your own weight
1. Squats
Sand increases difficulty - 3 sets of 15 repetitions
2. Trips
Forward lunges on sand - 3 sets of 10 on each leg
3. Push-ups
Hands on the sand - unstable surface = more work for the core muscles
3 sets of 10-15 repetitions
4. Burpees
The king of exercises! 3 sets of 8-10 reps
5. Mountain climbers
3 sets of 20 repetitions
6. Board
3 sets of 30-60 seconds
7. Hip bridge
Lying on your back - 3 sets of 15 repetitions
8. Sit-ups
Different variations - 3 sets of 15 repetitions
Exercises using the environment
1. Running on water
Get into the water up to your knees/thighs and run - great resistance!
2. Wave Jumping

3. Swimming
Full body workout + cool down
Sample beach workout (30 minutes)
Warm-up (5 min):
- Light running on wet sand - 3 minutes
- Joint circulation - 2 minutes
Main part (20 min) - 4 rounds:
- Squats - 15 reps
- Push-ups - 10 repetitions
- Lunges (each leg) - 10 reps
- Burpees - 8 reps
- Mountain climbers - 20 reps
- Sprint 30 seconds
Rest between rounds: 1-2 minutes
Stretching (5 min):
Gentle stretching + jump into the water!
Safety tips
- Hydration: Drink plenty of water before, during and after
- Sunscreen: Apply every 2 hours
- Listen to your body: If you feel dizzy, stop.
- Beware of Glass: Check the Sand Before Exercising
- Build intensity: Sand is a challenge - start gently
- Avoid the hottest hours: 12:00-16:00
- Cool off: Get in the water regularly
Training barefoot or in shoes?
Barefoot (recommended):
- Strengthens the foot muscles
- Better contact with the ground
- Natural peeling
- Greater muscle activation
In shoes (if the sand is very hot or rocky):
- Lightweight running shoes
- Sports sandals
- Water shoes
After training
- Rinse off sand and salt in the sea or shower
- Replenish fluids
- Eat something light (fruit, yogurt)
- Apply moisturizing lotion
- Rest in the shade
